Step 1: Eat in a Calorie Surplus

To build new muscle tissue, your body needs extra energy. Aim for a modest surplus of 250–500 calories above maintenance. Too aggressive and you gain excess fat; too small and growth is slow. A gradual gain of 0.25–0.5 kg per week is ideal for lean muscle.

Step 2: Prioritise Protein

Protein is the raw material of muscle. Target 1.6–2.2 grams per kilogram of bodyweight daily, spread across 3–5 meals. Best Nepali protein sources include:

  • Eggs — affordable, complete protein (about 6g each).
  • Chicken and buff — lean, high-protein staples.
  • Fish — protein plus healthy omega-3 fats.
  • Dal and legumes — masoor, mung, rajma and chana.
  • Paneer and milk — great vegetarian options.
  • Soybeans — one of the highest plant proteins available locally.

Step 3: Fuel With Carbohydrates

Carbs replenish energy and power hard training. Rice, roti, potatoes, oats, sweet potato and fruit are all excellent. Time most carbs around your workout for the best performance and recovery.

Step 4: Don't Fear Healthy Fats

Fats support hormones like testosterone that drive muscle growth. Include ghee, nuts, seeds, peanut butter and oily fish in moderation — about 20–30% of your total calories.

Sample Muscle-Building Day (Nepali Style)

  • Breakfast: 4 boiled eggs, 2 roti, a banana and milk.
  • Snack: Roasted chana with peanuts and fruit.
  • Lunch: Dal-bhat with a large chicken or fish portion and saag.
  • Pre-workout: Oats with milk and honey.
  • Post-workout: Whey shake or paneer with rice.
  • Dinner: Roti, mixed vegetables, and a generous protein serving.

Supplements — Optional, Not Essential
