Bulking is the phase where you eat in a calorie surplus to build muscle and strength. Done right, it adds impressive size with minimal fat. Done wrong, it leaves you fat and frustrated. This guide shows you how to bulk smart.
What Is Bulking?
To build significant new muscle, your body needs extra energy — a calorie surplus. During a bulk, you deliberately eat more than you burn and train hard to channel those calories into muscle. You will gain some fat too; the goal is to maximise muscle and minimise fat.
Lean Bulk vs Dirty Bulk
A 'dirty bulk' means eating everything in sight to gain weight fast. It builds muscle but adds a lot of fat you'll later have to diet off. A 'lean bulk' means a controlled, moderate surplus that builds muscle steadily with minimal fat gain. For almost everyone, the lean bulk wins — you look better year-round and spend less time cutting.
How Many Calories?
Aim for a surplus of about 250–500 calories above your maintenance level. This supports muscle growth while limiting fat gain. Target a bodyweight increase of roughly 0.25–0.5 kg per week. If you're gaining faster than that, you're mostly adding fat — reduce the surplus.
Protein and Macros While Bulking
- Protein: 1.6–2.2g per kg bodyweight to build muscle.
- Carbs: Fill most remaining calories — they fuel training and growth.
- Fats: 20–30% of calories for hormone health.
In Nepal, this looks like generous dal-bhat with large protein portions, eggs, milk, roti, oats, fruit and nuts. Bulking is the easiest time to eat well because you have calories to spare.
Train Hard and Progress
Extra calories without hard training just become fat. A bulk is when you should push progressive overload hardest — lifting heavier and adding volume — because your body has the fuel to recover and grow. Focus on compound lifts and chase strength gains.
A surplus without progressive overload isn't a bulk — it's just getting fat with extra steps.
How Long Should You Bulk?
Bulk until you've made solid muscle gains or your body-fat gets higher than you'd like — often 3–6 months — then transition to maintenance or a cut. Alternating bulking and cutting phases over the years is how physiques are built.
Common Bulking Mistakes
- Surplus too large — gaining fat instead of muscle.
- Not enough protein to actually build muscle.
- Ego-driven 'dirty bulk' that ruins your physique.
- Not tracking bodyweight, so you don't know if you're on track.
- Neglecting training intensity while eating big.
